How to Run a Sub-2-Hour Half Marathon: Pace, Splits and Race Plan

5:41/km. Every split, the readiness test, the training paces, and an honest look at what actually goes wrong.

Two hours for a half marathon means covering 21.0975 km at an average of 5:41 per kilometre, or 9:09 per mile. Exactly, it is 341.3 seconds per kilometre and 549.2 seconds per mile. On a treadmill it is 10.55 km/h, or 6.55 mph, held for the full two hours without a break.

It is the most popular target in road running and a genuinely achievable one, but the margin is thinner than most runners realise. Averaging 5:41/km gets you to the finish with no seconds to spare. This guide gives you every split, a concrete test for whether you are ready, the training paces that support the goal, and a correction to the piece of race-day advice that gets repeated most often and happens to be arithmetically wrong.

The one checkpoint worth memorising

At 9:09 per mile you cross the 13-mile marker at exactly 1:59:00. That leaves 60 seconds to run the final 0.11 miles, or 193 metres. It is a rare piece of race arithmetic that lands on a round number, and it makes the whole race legible from a single glance at your watch: if the watch says 13.00 miles and the clock says anything under 1:59:00, you have it.

In kilometres the equivalent checkpoint is tighter and less forgiving. You pass 21 km at 1:59:27, leaving 33 seconds for the last 97.5 metres. Which is fine, but it does not leave you much to think about, so use the mile marker if your race is marked in miles.

Are you ready? A concrete test

Rather than guess, convert a recent race. The Riegel endurance model predicts across distances as T₂ = T₁ × (d₂/d₁)1.06, and it is reliable enough for this purpose. Working backwards from a 2:00:00 half:

So the honest test is this. If you can run a 26-minute parkrun or a 54-minute 10K, the speed is already there and your training job is purely extending endurance. If your 10K sits at 56 to 58 minutes you are close, and a well-built 12-week block should get you there. If your 10K is over an hour, sub-2 is a season goal rather than a next-race goal, and chasing it in six weeks is how runners end up injured or badly disappointed.

One caveat on the model: Riegel assumes broadly equivalent training for both distances. If your 10K time comes from a background of short, sharp sessions with no long runs, it will flatter you at the half. Weight a recent 10-mile or 10K result more heavily than a fast parkrun.

Why the usual advice about going out too fast is wrong

Almost every sub-2 guide says something like: your 10K split should be around 57 minutes, and if you are at 54:00 you are running too fast. The advice is sound. The reasoning given for it is not.

Do the arithmetic. On even pacing you reach 10K in 56:53, leaving 1:03:07 for the remaining 11.0975 km. Now suppose you go through 10K three minutes early, at 53:53. You have 1:06:07 left for the same 11.0975 km, which is an average of 5:57/km. The remaining distance can be run 16 seconds per kilometre slower than goal pace and you still break two hours.

A fast start does not make the maths harder. It makes the maths easier. Anyone who has been told to fear a fast first half because of the time it costs later has been given a reason that does not survive a calculator.

The real problem is physiological. Sub-2 pace for a runner whose ceiling is around two hours sits close to lactate threshold. Running even 15 seconds per kilometre above that pace for the first 10K shifts fuel use sharply towards carbohydrate, drains limited glycogen early, and accumulates fatigue that is not repaid by slowing down later. The slowdown it produces over the final 8 km is routinely three to six minutes, comfortably more than the two or three minutes banked. That is why the advice is right. Not because you run out of clock, but because you run out of runner.

Which also tells you what to do with a small cushion if you find yourself ahead: bank a little, no more than 30 to 45 seconds by 10K, and treat it as insurance against a hill or a bad patch rather than as progress. The stronger play is a flat or slightly negative split.

How much buffer should you actually target?

Chip timing, a crowded start, water stops and the fact that GPS almost always reads long all argue for aiming a little inside two hours rather than exactly at it.

Note how cheap the insurance is. Running three seconds per kilometre faster buys a full minute of margin. Targeting 1:59:00 at 5:38/km is the sensible plan for almost everyone: it is barely distinguishable from goal pace in effort, and it covers the 20 to 40 seconds a busy start line will usually cost you.

Training paces off 5:41/km

Most of a sub-2 block is not run at sub-2 pace. These are the working paces, expressed relative to goal half-marathon pace:

The number most runners get wrong is the first one. Easy pace for a sub-2 runner is around 7:07/km, roughly 85 seconds per kilometre slower than race pace. That feels far too slow, which is exactly why so many runners train in a grey zone at 6:15 to 6:30, too hard to recover from and too easy to drive adaptation. Running easy days properly easy is what makes the tempo sessions possible.

What a training week looks like

  • Four to five runs per week, 12 weeks minimum from a base of regular running.
  • One long run, building from 12 to 14 km up to 19 to 21 km in peak weeks, run at easy pace. At least one should reach 18 km or more so the distance is not new on race day.
  • One threshold session. Progressing from 3 × 8 minutes at 5:31/km through to a continuous 30 to 40 minutes at that pace over the block.
  • One race-pace session in the final six weeks, such as 8 to 12 km at 5:41/km, so the pace itself becomes familiar rather than theoretical.
  • The rest easy, at 7:07/km or slower.
  • A two-week taper, cutting volume by roughly 30% then 50% while keeping some race-pace work.

Race-day execution

  1. First 2 km: deliberately 5 to 10 seconds per km slower than target. The crowd will pull you faster; let it happen and you will pay for it at 16 km.
  2. 2 to 5 km: settle onto 5:38/km. Check the watch, then stop checking it.
  3. 5 to 15 km: hold. Aim to pass 10K in about 56:30. Take on fluid early rather than when thirsty.
  4. 15 to 18 km: the hard part. Expect pace to want to drift 10 to 15 seconds per km. Shorten your stride slightly and lift cadence rather than trying to push harder.
  5. 18 km to finish: if you passed 18 km inside 1:42:00 you have the race. Empty what is left.

  • Equivalent race times use the Riegel model, T₂ = T₁ × (d₂/d₁)1.06. The 1.06 exponent is the commonly used value; it fits well-trained runners over 5K to half marathon reasonably and tends to be optimistic for the marathon, so treat the 4:10:12 row as an upper bound rather than a prediction.
  • The training-pace percentages are conventional coaching ratios to half-marathon pace, not published constants. They are a reasonable starting point, not a substitute for paces derived from your own recent race or a coach.
